2. Face Pulls (Cable or Band)

Pull the rope toward your face, driving the elbows high and wide, finishing with full external rotation at end range. 3. Prone Y-T-W Raises
Sets/reps: 2 × 12 each shape | Load: bodyweight or 1–2 kg plates
Lying face-down on a bench, raise your arms into Y, T, and W shapes. This trio targets the lower and middle trapezius fibers and serratus anterior — the scapular stabilizers that create the upward rotation needed for safe overhead pressing. Weak scapular stabilizers are the silent accomplice in most impingement cases.
4. Band Pull-Apart
Sets/reps: 3 × 20 | Load: light-medium resistance band
Hold a band at shoulder height with straight arms. Pull it apart until it touches your chest. Simple, portable, and highly effective for posterior shoulder health. Use these as a warm-up before any upper-body session — 2 sets of 20 before benching or pressing is a standard protocol in strength sports and requires less than 90 seconds.
5. Scapular Push-Up
Sets/reps: 3 × 15
Start in a locked-out push-up position. Without bending the elbows, protract and retract the shoulder blades through full range. This drill reinforces serratus anterior activation and teaches athletes to control the scapula independently of elbow movement — a motor pattern that carries over directly to bench press, overhead press, and dips.
